Seated Forward Fold

Paschimottanasana

A long fold over straight legs. The classic hamstring stretch, and the classic place people round their lower back.

Seated Forward Fold Photograph coming soon

A rigged MakeHuman figure animated into Seated Forward Fold from this guide's own alignment cues — not a photo or scan of a real instructor. Same avatar as Mountain Pose and Downward Dog. Folding forward over straight legs from a seated start, with the heels and the sitting bones both on measured floor contacts. Built with MPFB2 from the MakeHuman community CC0 system assets.

How to do it

  1. Sit with legs extended, on the edge of a folded blanket if the pelvis tips back.
  2. Bend the knees as much as needed to sit upright first.
  3. Hinge from the hips, leading with the chest rather than the head.
  4. Rest the hands wherever they land — shins, ankles, or a strap around the feet.

Why it helps

  • Lengthens hamstrings and the whole back line
  • Quiets the mind in a long, still hold
  • Useful after running or long standing days

Common mistakes

  • Yanking the torso down with the arms.
  • Rounding from the lower back rather than folding from the hips.

Before you try it

  • Keep it shallow with disc-related back pain — long spinal flexion under load is a common aggravator.

This is general information, not medical advice. If you're working with an injury, a health condition, or you're pregnant, check with a doctor or physical therapist and tell your teacher before class.

Make it easier

  • Sit on a folded blanket.
  • Strap around the feet.
  • Generous knee bend, or a bolster under the knees.
